Air Travel and Back Pain: How to Protect Your Spine on Holiday Flights

2026-10-23 6 min read · Reviewed by Dr. Gregory Martin

Yes, long flights can leave your back stiff and sore, but that is usually not a mystery. Prolonged sitting in a narrow airline seat puts real stress on the lower back, and a little planning ahead of holiday travel can make a noticeable difference.

Why flights are hard on the back: when you sit, pressure on the discs of the lower spine is higher than when you stand or lie down, and most economy seats offer little support for the natural curve of your lower back. Over a few hours that adds up, especially if you already deal with back or neck discomfort. Add in carrying bags through the terminal, jet lag and a different hotel bed, and it is easy to come home sore.

What actually helps during the flight: give your lower back some support. A small pillow or rolled-up sweatshirt behind the small of your back keeps a slight arch, and sitting with your butt pressed back in the seat with a gentle recline is easier on your spine than sitting bolt upright. Get up and walk the aisle, or at least shift position, every 30 to 60 minutes. In your seat, do gentle ankle rolls, shoulder shrugs and slow neck circles, and prop your feet on your bag so your knees sit about level with your hips.

Think about the whole trip, not just the seat. Lift luggage with your legs and avoid twisting while you hoist it overhead; if the bag is heavy, checking it is easier on your back. An aisle seat makes it simpler to get up and move, and early boarding can give you time to settle in without rushing.

After you land, gentle movement beats collapsing into a chair. A short walk, a few stretches for your legs and back, and staying hydrated all help your body readjust after hours of sitting.

If back or neck pain is already part of your routine, a check before the holidays can help you plan travel that works for you.
